10K Training Guide

A 10K plan blends speed and endurance: easy aerobic running most days, plus a threshold/tempo session and an interval session each week. Plans usually run 8–10 weeks across 4–5 days. The 10K sits close to threshold effort, so tempo and cruise-interval workouts at threshold pace are the highest-value sessions.

Overview

The 10K is run very close to your lactate-threshold pace, which makes threshold work the centrepiece of training. You build the aerobic engine with easy volume and long runs, then sharpen with tempo runs and longer intervals.

A balanced week has two quality sessions: a threshold/tempo run and an interval workout (often longer reps than 5K training, like 1000m repeats). The long run grows steadily to support the back half of the race.

A typical training week

MonRest or easy run
TueIntervals (e.g. 5 × 1000m at 10K effort, 2–3 min jog)
WedEasy run
ThuTempo run (20–30 min at threshold)
FriRest or easy run
SatEasy run + strides
SunLong run (70–90 min easy)

Key workout types

Threshold/tempo

Sustained running at ~1-hour race effort to raise the pace you can hold.

Cruise intervals

Longer reps near threshold with short recoveries.

Long run

Aerobic endurance for the second half of the race.

Easy runs

Base volume and recovery.

Frequently asked questions

How long does it take to train for a 10K?

Eight to ten weeks if you already run regularly. Beginners should build to comfortable 5K fitness first.

What is threshold pace for a 10K?

Roughly the pace you could race for an hour — comfortably hard, sustainable, but not all-out. The training-paces calculator estimates it from a recent race.

How fast should my long run be?

Easy and conversational. The long run builds endurance through time on feet, not speed.
